Dietary fiber is the part of a plant food that human digestive enzymes cannot break down. It is a carbohydrate by chemistry and not a nutrient by function — nothing about it is absorbed, and its effects come from what it does on the way through rather than from anything it delivers.

The gap
This is the one number that frames everything else. Mean intake in the United States is about 16 g a day against a Daily Value of 28 g, and by the stricter Institute of Medicine adequate intake — 14 g per 1,000 calories, so roughly 25 g for a woman and 38 g for a man — only around one adult in twenty is getting enough. It splits sharply by sex: about 4% of men and 12% of women.
Fiber is the most widely under-consumed thing in the American diet that is not a vitamin, and it is the one where the fix is least complicated. One cup of cooked beans a day closes most of the deficit on its own. See Top Ten Foods with the Most Fiber.
What counts as fiber
The label definition changed in 2016 and the change is worth knowing about, because it is why some products quietly lost fiber grams without changing recipe. The FDA now counts two things:
- Intrinsic and intact fiber — the non-digestible carbohydrate naturally present in a plant food, in the plant. Always counts.
- Isolated or synthetic non-digestible carbohydrate — added fiber ingredients such as inulin, polydextrose, or resistant maltodextrin. These only count if the FDA has specifically determined that the ingredient has a demonstrated physiological benefit.
Before 2016 anything non-digestible could be declared. Several manufacturers had been bulking the fiber line with isolates that were cheap, invisible in the product, and of no established benefit. The rule closed that.
The four kinds
"Soluble versus insoluble" is the split everyone learns, and it is real but coarse. Two other axes matter more for what fiber actually does: whether it forms a viscous gel, and whether gut bacteria can ferment it.

Most real foods carry several at once. Beans are unusual, and useful, in carrying meaningful amounts of all four.
Viscosity is what drives the metabolic effects. A fiber that thickens the gut contents slows the rate at which glucose reaches the bloodstream and traps bile acids so they are excreted rather than reabsorbed — the liver then pulls cholesterol out of circulation to make more. Non-viscous fibers do neither, no matter how soluble they are. This is why oats and psyllium have authorized heart-health claims and bran does not.
Fermentability is what feeds the gut. Colonic bacteria ferment what reaches them into short-chain fatty acids — mainly acetate, propionate, and butyrate. Butyrate is the primary fuel of the cells lining the colon, which is the one case where fiber does end up nourishing the host, just indirectly and second hand. It is also the source of the gas that a sudden increase produces.
The two authorized health claims
Very few nutrient-disease claims clear the FDA's significant-scientific- agreement bar. Fiber has two, both under 21 CFR 101.81, and both are specific about dose and source rather than about fiber generally:
- Beta-glucan soluble fiber from whole oats or barley — 3 g or more per day is associated with reduced risk of coronary heart disease. A qualifying food must supply at least 0.75 g of soluble fiber per serving. Authorized 1997.
- Psyllium husk — 7 g or more per day of soluble fiber from psyllium, for the same claim.
Note what is not claimable: total fiber against heart disease, any fiber against weight loss, or bran against colon cancer. The evidence for whole diets high in fiber is strong and consistent; the evidence for fiber as an isolated intervention is much weaker, which is roughly the same story as most single nutrients. What processing does to it
Fiber is the component most reliably destroyed by convenience, and knowing where it goes explains most of the deficit.
- Milling removes the bran and germ, which is where nearly all the fiber in a grain sits. Whole wheat flour carries about 10.7 g per 100 g; white flour carries roughly a quarter of that. See flour and milling your own flour.
- Juicing removes essentially all of it. A whole orange and a glass of orange juice are not nutritionally comparable foods.
- Peeling costs a surprising fraction on apples, pears, and potatoes, where much of the fiber is in or just under the skin.
- Cooking and cooling raises resistant starch. When cooked starch cools it retrogrades — the molecules re-associate into a crystalline form that amylase cannot reach. Potato salad, cold rice, and pasta salad carry measurably more resistant starch than the same food eaten hot, and reheating keeps much of the gain.
- Cooking softens but does not remove. Fiber is not heat-labile the way vitamin C is. Boiled vegetables lose water-soluble vitamins to the water; their fiber stays put.
Closing the gap in practice
Roughly in order of grams gained per unit of effort or expense:
- A cup of cooked beans or lentils a day — 11 to 19 g, and the cheapest protein on the site besides. See legume recipes, lentils, and Cheapest Protein and Dry Protein.
- Switch the grain, do not add one — whole wheat bread over white, brown rice or bulgur over white rice, oats over cold cereal. Roughly 3–5 g a day for no extra cost or calories. See bread and oatmeal.
- Eat the skins — potatoes, apples, pears.
- Berries over other fruit — raspberries and blackberries carry two to three times the fiber of most fruit by weight, because the seeds count.
- A spoonful of seeds — chia or ground flax, 5–10 g for pennies. Flax has to be ground; whole seeds pass through intact.
- Popcorn instead of crisps — a whole grain, and the only snack food that is one.

Going up too fast
Doubling intake in a week reliably produces bloating, cramping, and gas. The bacterial populations that ferment soluble fiber take a couple of weeks to shift, and until they do, the substrate arrives faster than the community can process it. Add roughly 5 g a week, and drink more water — insoluble fiber needs water to do its bulking job, and without it a big increase can make constipation worse rather than better.
Some conditions genuinely require the opposite. Low-residue diets are prescribed around bowel surgery, during flares of inflammatory bowel disease, and for strictures, and in those cases high fiber is contraindicated rather than merely uncomfortable.
